Recommended Programming

  • Warm-Up/Activation: 2 sets of 10–12 reps per side with a light weight.
  • Strength: 3–4 sets of 6–8 reps per side.
  • Hypertrophy: 3–4 sets of 8–12 reps per side.
  • Endurance/Postural Strength: 2–3 sets of 12–15 controlled reps.

Bent-Over Dumbbell Row Instructions

  • Stand with your feet about shoulder-width apart while holding a dumbbell in each hand.
  1. Hinge at your hips until your torso is approximately 45–60 degrees to the floor.
  2. Maintain a slight bend in your knees.
  3. Brace your core and keep your spine neutral.
  4. Allow your arms to hang straight beneath your shoulders.
  5. Pull your elbows back toward your hips while squeezing your shoulder blades together.
  6. Pause briefly at the top.
  7. Slowly lower the dumbbells until your arms are fully extended.
  8. Repeat for the desired number of repetitions.

  • Rounding the Lower Back: Maintain a neutral spine by hinging at the hips and keeping your core engaged.
  • Standing Up During the Row: Stay in the bent-over position throughout the set to maximize postural strength and lat activation.
  • Using Momentum: Avoid jerking the dumbbells and perform every repetition with smooth, controlled movement.
  • Shrugging the Shoulders: Keep your shoulders away from your ears and focus on pulling with your upper back.
  • Pulling the Elbows Too High: Pull your elbows toward your hips rather than flaring them upward to better engage the lats.
  • Allowing the Core to Relax: Keep your abdominal muscles tight throughout the exercise to support your spine.
  • Using Too Much Weight: Select a weight that allows proper posture and full range of motion without compensating.
